Lower back pain can sideline even the most dedicated gym-goer. While many people reach for a foam roller or anti-inflammatory when their back starts to ache, the real culprit is often hiding in plain sight: your workout form. The good news is that you don't need to overhaul your entire routine. Two targeted, form-focused adjustments—rooted in biomechanics and physical therapy—can take the pressure off your spine and get you moving pain-free.
The Mechanics of the Ache
When your form breaks down during exercises like squats, deadlifts, or rows, your lower back (specifically the lumbar spine) ends up doing work that your core, glutes, and hamstrings should be handling. This creates a pattern of overextension, excessive rounding, or sheer loading on the discs and facet joints. The spine is designed to transfer force, not absorb it repeatedly under heavy loads. The two fixes below target these specific breakdowns, restoring proper movement mechanics without guesswork.
Fix #1: Tame the Arch with Rib Cage Control
One of the most common form errors is the “overarched” lower back—also called hyperlordosis—which often happens during overhead pressing, squats, or even standing biceps curls. You might feel a pinch or a dull ache right at the belt line after sets. The fix isn't to flatten your back into a rigid posture, but to re-establish a neutral spine by controlling the position of your rib cage.
What’s going wrong
When your ribs flare upward or outward during a movement, your lumbar spine compensates by arching deeper. This excessive extension compresses the facet joints in the back of the spine and strains the paraspinal muscles. Over time, this becomes a mechanical pain generator.
The adjustment: rib-to-hip connection
Before you begin any standing or pressing movement, stand tall and then gently think about bringing the bottom front of your rib cage “down” toward your hip bones. This is called rib-cage descent. You don’t want to curl your shoulders forward or tuck your tailbone under—just find a position where your ribs stack vertically above your pelvis. Many people use the cue “pull your ribs down like you’re zipping a tight jacket.” While you perform the movement, maintain that connection. It reduces the arch in your low back by 5–15 degrees, which is enough to significantly offload the joints.
Test it
- Before: Set up for an overhead press with your regular form. Press overhead for 3 reps. Notice the feeling in your low back.
- After: Reset, practice the rib-to-hip connection, then press again. Most people feel an immediate shift in tension—less pinch in the low back, more engagement through the upper core.
Fix #2: Create Better Hip Hinge Mechanics in the Bottom of Any Squat or Deadlift
The second common problem isn’t too much arch—it’s too much rounding (flexion) under load, specifically at the bottom of a squat, or when the bar leaves the floor in a deadlift. This loads the spinal discs unevenly and often leads to what trainers call “butt wink” in squats, or a “cat-back” in deadlifts.
Where the breakdown happens
As you descend into a squat or pull from the floor, some people lose tension in their posterior chain. Their hamstrings and glutes don't “catch” the weight, so the hips tuck under and the lower back rounds. The spine then bends like a hinge that’s lost its locking mechanism. This is where the aches accumulate over weeks.
The adjustment: wedge and load the hamstrings early
The fix is to change your setup, not just your cue. Before you descend into a squat or pull in a deadlift, actively drive your hips back slightly while the bar or your bodyweight still allows you to keep your shin vertical. Imagine you’re trying to close a car door with your backside. This pre-tensions your hamstrings and glutes, creating a “spring” in your hips.
For the deadlift specifically: set up with the bar over midfoot, pull your chest up (without lifting the bar), and then—critically—bend your knees just enough to bring your shins to the bar until you feel a gentle stretch through your hamstrings. That feeling is your hamstrings being loaded. From here, lift by pushing the floor away, keeping your back angle unchanged until the bar passes your knees. This prevents the lower back from taking the initial load.
For squats: during descent, break at the hips and knees simultaneously. Pause for a split second at the bottom as you feel your hamstrings engaged. If your hips tuck under, you descended too deep without enough hamstring tension—shorten your range of motion by an inch or two until you can maintain a flat or neutral lower back.
One-liner for your next workout: “Load the hamstrings before you load the spine.” It applies to deadlifts, squats, and even kettlebell swings.
When to Apply These Fixes
These two corrections aren't meant for acute injury—if you have sharp, shooting, or radiating pain down the leg, see a healthcare provider first. But for the common dull ache that appears after squats or rows and fades with movement, both adjustments are safe to try. Incorporate them into your warm-up sets with a light load, focusing on reps 1–5 before moving to heavier weight. Many people notice a difference within a single session.
